Palms down, palms up: this seemingly trivial gesture redistributes the load between your muscles and alters the trajectory of the effort. Understanding the difference between pronated grip and supinated grip allows for more targeted strength training sessions and helps avoid unnecessary strain on the joints.

Pronation and Supination: What Your Forearms Really Do During an Exercise

  • If you aim to maximize difficulty on the upper back and stabilizing muscles of the shoulder blades, pronation with a slightly wider grip reduces the contribution of the arms and forces the back to compensate.
  • If you experience wrist or elbow pain, the neutral grip on parallel bars provides an effective compromise between back recruitment and joint comfort.

Alternating these three grips over the weeks prevents overloading the same tendons. It’s also a way to progress when you stagnate on one type of pull-up.

Curl and Dumbbell Arm Exercises: Choosing Your Grip Based on the Target Muscle

The curl remains the most illustrative exercise for understanding the impact of grip. With dumbbells, you can freely switch from one orientation to another, which is not always possible with a straight bar.

Supinated Curl for the Biceps Brachii

Palms up, the biceps brachii works in its most advantageous position. This is the classic movement for developing arm volume. The supinated curl recruits the biceps throughout its range, from full extension to maximum contraction.

Pronated Curl for the Brachioradialis and Extensors

Palms down, the biceps finds itself at a mechanical disadvantage. The brachioradialis, located on the outer side of the forearm, takes over. This is an underrated exercise for developing grip strength and forearm thickness. However, the weight used will be significantly lower than that of the classic curl.

Building a Strength Training Session by Varying Grips

Varying grips is not just a gimmick. It is a measurable progression lever, provided you follow a logic.

Are you starting a training cycle focused on pull-ups and pulling exercises? Here’s a simple principle: start with the most demanding grip, finish with the most assisted. In practice, this means doing pronated pull-ups at the beginning of the session when fatigue is low, followed by supinated or neutral grip pull-ups to accumulate additional volume.

For dumbbell arm exercises, the opposite logic works well. Start with the supinated curl with a moderate load to target the biceps, then follow up with the pronated curl or hammer curl to fatigue the forearms at the end of the session.

A point often overlooked concerns pushing exercises. On a barbell bench press, the grip is always pronated. On dips, the grip is neutral. If you add push-ups with wrist rotation, you introduce a supination component that engages the pectorals and triceps differently. This variety is enough to prevent imbalances between opposing muscle groups.

Progressing in stages also works for beginners: start by mastering one exercise in a single grip, increase the number of repetitions, then change grips to restart muscle adaptation. Changing grips is almost like changing exercises in terms of stimulus, without needing additional equipment.
